Burnout recovery roadmap
An audio toolkit for nervous system regulation and burnout recovery. Just ten minutes a day, self-paced and expertly guided.
You have normalised something that was never normal. And part of you already knows it.
You were not built to run on empty. But you have been doing it for so long you forgot what it feels like to run on vitality, capacity and ease.
You are still showing up and delivering, still the person everyone relies on. But the energy that used to feel reliable is getting harder to access, the clarity that used to come easily takes more effort, and the things that used to restore you are no longer working.
This is not who you are; it is just what sustained stress does to a nervous system that has not had the right support.
The Burnout Recovery Roadmap was built for this moment: not for when everything has fallen apart, but for right now, while you are still functioning and wondering how much longer you can keep doing it at this pace.
A different kind of exhaustion.
Here’s what actually happens when you are headed for burnout.
Burnout is rarely a dramatic collapse. It is what happens when your body has been running in stress mode for too long without enough recovery, and you experience sustained exhaustion.
Think of stress like a wave. A healthy stress response rises, your focus sharpens, you meet the moment, and then your body falls back into calm. That natural rhythm between activation and rest is how your nervous system was designed to function.
But when was the last time you functioned like that?
Burnout is a biological state. It is what happens when the stress wave never comes down, when the next demand arrives before you have recovered from the last one, and your system gets stuck without the chance to restore or recover properly.
Recovery is not about escaping your life or even removing stress from it. It is about bringing your body and nervous system back into balance. This is the foundation of the Burnout Recovery Roadmap.

Inside the Roadmap
A structure that follows your nervous system. Designed around how recovery actually works, at a pace your system can sustain.

The Burnout Recovery Roadmap moves through three stages, each one building on the last.
You begin with education: short episodes that explain what is happening in your body and why. Not theory for its own sake, but the kind of understanding that changes how you relate to your own experience.
From there you build your toolbox, practical regulation skills that create internal safety and steadiness. Simple enough to use in real life, effective enough to shift your baseline over time.
Then thirty days of daily practice, ten minutes a day moving through regulation, self-awareness, and the beginning of reclamation. Each stage builds on what came before it.
The sequence is intentional. This is how change actually happens in the nervous system, not through intensity or willpower, but through repetition, safety, and time.
The first stage of the Roadmap is understanding. Before your nervous system can shift, your mind needs to make sense of what has been happening.
These short audio episodes explain the science of stress, burnout, and recovery in plain language. Not to add more to think about, but to give you a framework that replaces confusion and self-blame with clarity and compassion.
When you understand why your body has been responding the way it has, everything changes. The exhaustion makes sense. The inability to switch off makes sense. And the path through becomes visible in a way it was not before.
A few episodes from this stage:
EP 02: The Science of Stress
EP 03: Stopping the Stress Cycle
EP 04: The Recovery Sequence
The second stage is building your toolkit. Seven core tools that give your nervous system practical ways to find safety, steadiness, and regulation in real life.
These are not techniques you learn once and forget. They are simple, repeatable practices you return to whenever your system needs to settle. Each one is designed to work in the moments you actually have, not the idealised version of your day.
The more you use them, the more natural regulation becomes. Not as an effort, but as a new baseline.
A few episodes from this stage:
EP 09: The Felt Sense: Listening to Your Body’s Messages
EP 12: Mindfulness Made Easy: A New Perspective
EP 14: Collecting Your Attention: Gathering Your Scattered Energy
The third stage is where the real shift happens. Thirty days of guided practices, less than ten minutes a day, moving through three arcs that build on each other.
The practices are designed to be done in order. Each one builds on what came before it. You do not need to complete them in thirty days, but following the sequence helps.
Regulation Practices: Calm your nervous system, interrupt the stress response, and create a steadiness you can return to.
Examples:
Day 02: Gentle Movement: Shaking Off Stress
Day 07: Expansion Practice: Moving from Contraction into Openness
Day 09: Shifting Focus: Calming the Body Through Vision
Self-Awareness Practices: Strengthen your ability to hear yourself, recognise what you need, and respond with care rather than override.
Examples:
Day 13: Emotional Writing: Naming and Releasing What You Feel
Day 16: True Vitality: Discovering Your Real Energy
Day 18: Boundaries as Energy Savers: Protecting What Nourishes You
Reclamation Practices: Rebuild capacity, reconnect with what feels true, and begin to move from your own ground.
Examples:
Day 21: Reclaiming Flow: Restoring Energy to Yourself
Day 27: Energy as a Compass: Aligning with What Matters
Day 28: Speaking Your Truth: Boundaries with Voice and Presence
Not sure if this is right for you?
Listen to two episodes before you decide.
These samples come from different stages of the Roadmap so you can hear how the education episodes and the daily practices feel different from each other. Both are under ten minutes.
Sample One: EP 01 — What is Burnout (From Stage One: Study the Terrain) The opening education episode. Defines burnout in plain language, explains the stress cycle, and begins to reframe what you have been experiencing as biology rather than personal failing.
Sample Two: Day 04 — Noticing Details (From the 30 Days of Practice: Regulation Stage) A short body-based regulation practice. Settles the nervous system by gently orienting your attention to the world around you. A good example of what the daily practices actually feel like.
Why audio works for nervous system regulation
Support that meets you where you are.
Most recovery programmes ask you to stop your life to engage with them. A screen, a module, a scheduled session. The Burnout Recovery Roadmap asks none of that.
Audio works for a depleted nervous system because it removes friction. There is nothing to watch, nothing to complete, and nothing to show up for. Just you and the episode, wherever you are.
Listen on a walk, between meetings, or during a quiet moment
No screen time required
Short enough to fit inside your real life without disrupting it

Is this a course?
—> No. It is a private audio programme delivered through a podcast app. There are no videos to watch, no modules to complete, and no platform to log into. You subscribe to a private feed and listen like you would any podcast, wherever and whenever suits you.
Do I need to complete it in thirty days?
—> No. The thirty days of practice are designed to be done in order, but you can move at your own pace. Many women take longer and return to episodes they need to revisit. The programme is yours for twelve months, so there is no pressure to rush.
I am not sure I would call myself burned out. Is this still for me?
—> Yes. Many women who need this programme would not use that word. If you are exhausted, running on empty, or simply not feeling like yourself, this was made for you. The name describes the doorway. What happens inside applies to anyone whose nervous system has been under sustained stress.
Is this a replacement for therapy or coaching?
—> No. It works alongside both. If you are currently in therapy or coaching, this programme supports that work at the nervous system level. If you are not, it is a powerful starting point. If at any point you feel you need deeper support, reach out, and I will help you find the right next step.
What if I do not feel better straight away?
—> This programme works through repetition and time, not intensity. Some women notice shifts within the first week. For others, it builds more gradually. The nervous system does not change overnight, but it does change. Give it the thirty days before you assess.
Who is this for? Is it only for women?
—> The programme was created with women in mind, particularly women navigating the demands of business and leadership. That said, the nervous system science and the practices apply to anyone experiencing sustained stress and depletion. Men have completed the programme and found it equally valuable. If it resonates, it is for you.
Do I need experience with meditation or nervous system work?
—> No. Everything is explained from the ground up. You do not need any prior experience with nervous system work, meditation, or personal development. The programme meets you exactly where you are and builds from there.
What if I do not like breathwork or meditation?
—> There is no traditional meditation in this programme. The practices use awareness, attention, movement, and visualisation rather than sitting still or clearing your mind. There is one breathing practice, and it is specifically designed for people who find breathwork difficult. Everything else works with your attention and your body in ways that feel natural and accessible, even if stillness has never worked for you.
How do I access it after purchase?
—> After your purchase, you will receive an email with instructions to subscribe to your private podcast feed. From there, you can add it to your preferred podcast app and begin listening. No new platforms, no passwords to remember. If at any point you have any problems, just reach out.
I have also added emails to help with tech setup and tips for making the podcast more accessible.
Are refunds available?
—> Due to the immediate digital access nature of this programme, all sales are final. If you have questions about whether this is right for you, please read through this page carefully, listen to the samples above, or reach out with questions before purchasing.
Hello! I am Sonya
Ten thousand hours of coaching sit behind this work, alongside two decades spent building the spaces, retreats, and containers that support women. This isn’t theory. It’s built from experience, tested and refined across thousands of real clients.
I’ve hosted three public podcasts and produced private, curated audio series for events and clients for years before building this audio toolkit. I know how to teach something complex clearly enough that it lands through a pair of headphones.
I created this Roadmap for the woman who isn’t ready for live work yet, or who simply can’t stop long enough to do it. I built it to be used in a busy life, in in-between moments and as a practical tool for real change.
I built it the same way I build everything, by living it first. The running on empty. The functioning while depleted. I know this terrain from the inside, first in the work with myself and then my work with clients.
This Roadmap isn’t a simplified version of my work. Every aspect of it is designed and rooted in science. It’s the same expertise I bring to every client, just delivered differently. I built it because I have done this long enough and lived enough of it myself to know exactly what works.
